The Science Behind Marathon Taper

What 158,000 marathoners can teach us about the optimal taper strategy.

For many marathoners, the "taper" is a mentally challenging part of training. After weeks of high-mileage, "taper madness" sets in—an anxiety and paranioa that that you're losing all your fitness by not running--and some of us physically fall ill with cold-like symptoms.

The motivation behind a taper is that you want to allow your body to recover from the high "load" of training you just put in, via high-mileage and workouts, during your marathon block. By cutting back mileage, you're no longer stressing your body, allowing it to recover, and by race day, you feel fresh and ready to give a maximal effort.

So that sounds simply: just let your body recover by running less. But how much less? And does it matter when you cut back the running?

Luckily, some scientists have done some research on this very topic. By looking at over 158,000 runners and using their Strava data, they uncovered some clear answers regarding the shape of the taper and how long to taper. The tldr is easy: you want to a 3 week taper that progressively descreases (i.e., strict) the mileage each week.

Taper Length

The first trend that was revealed was that longer tapers lead to better race-day performance. While a short 1-week taper might be appealing to anxious runners, it doesn't provide enough time for the body to fully recover and absorb the benefits of months of hard training.

The researchers found that performance improvements scaled with taper length, with a 3-week taper showing the most significant gains. Some potential explanations for these gains are that longer periods allow for deeper muscle repair, glycogen store replenishment, and a reduction in accumulated fatigue, leaving you feeling fresh and powerful on the starting line.

How Long Should You Taper?

This chart shows how different taper durations affect weekly mileage. The study found that longer, structured tapers (up to 3 weeks) consistently led to better performance than shorter ones. A 1-week taper offers minimal recovery, while a 3-week taper allows for optimal adaptation and freshness on race day.

As the chart above illustrates, a 3-week taper involves a gradual reduction in mileage over a longer period, compared to the more abrupt drop-off seen in 1 or 2-week tapers. This slow, steady reduction is key to maximizing recovery without losing fitness. Interestingly, the study also found the a 4-week taper is worse than a 3-week taper, hinting that you might lose fitness if you taper too long.

The "Strict" Taper vs. The "Relaxed" Taper

The researchers didn't just look at taper duration: they looked at shape / discipline. They sorted runners into two main groups:

  • Strict Tapers: These runners progressively and consistently decreased their training volume (weekly mileage) in the weeks before the marathon. Every week was lighter than the one before it.

  • Relaxed Tapers: These runners were inconsistent. They might cut back for a week, but then panic and throw in a longer run, or generally have an "up" week mixed in with their "down" weeks.

A shocking 64% of recreational runners fall into the "relaxed" taper category, and it's likely costing them.

The Winning Strategy: A 3-Week Strict Taper

The researchers fit models to understand the differences between different taper-lengths and types, and some clear trends emerged.

  • Discipline Wins: At every duration (1, 2, or 3 weeks), strict tapers were associated with better marathon performance than relaxed tapers.
  • Length Matters: Longer tapers (up to 3 weeks) were associated with better performance than shorter tapers.

The ideal taper is a strict 3-week taper. Runners who followed a disciplined, 3-week progressive reduction in mileage ran a median of 5 minutes and 32 seconds faster than runners who did a minimal, 1-week relaxed taper. That's a 2.6% improvement in finish time—a massive gain for simply running less in the final weeks before a race.

Limitations

What this study measured. The research analyzed taper strategies based solely on training volume—-specifically, weekly mileage (distance)--and the direction of the reduction. Runners were categorized by how they reduced their weekly distance in the weeks leading up to race day.

What wasn't measured. The study did not examine training intensity during the taper period. Traditional taper guidance often recommends maintaining intensity (speed work, tempo runs) while reducing volume. This study's findings about volume reduction don't address whether runners should continue high-intensity workouts during their taper. Similarly, this study didn't look at the degree of the reduction. If your peak mileage going into a taper was 70 miles-per-week (mpw), and then you reduced your mileage to 60 mpw, this is the same as reducing your mileage to 50 mpw in this study.

Both volume and intensity likely play important roles in an optimal taper strategy. These findings only suggest that you should be progressively reduce your weekly mileage. What you do with intensity and the size of the volume cuts during that taper requires additional consideration beyond what this study examined.
